Fasted training: does cardio on an empty stomach really burn more fat?

Does this idea actually stand up to scientific scrutiny?

The claim is tempting: if you run or lift weights first thing in the morning without breakfast, you’re supposed to burn more fat and lose weight faster. Social media is packed with advice about “cardio on an empty stomach”. But what really goes on in the body when you train fasted-and does it genuinely give you an advantage for your shape compared with training after a small meal?

What happens in the body when you exercise fasted

After a night without eating, glycogen stores-stored carbohydrates in the liver and muscles-are partly depleted. At the same time, insulin levels are low. This is exactly what the familiar theory is built on: if there’s hardly any sugar available, the body must surely turn straight to fat stores.

In practice, the body does rely more heavily on fat as a fuel source in this situation. Measurements show that, for the same workout, the body uses more fat when fasted than it does after breakfast.

More fat used as fuel does not automatically mean having less body fat in the long run.

What matters is the overall balance: the body doesn’t operate in 30‑minute blocks, but across days and weeks. Any extra fat it draws on in the morning is often offset later through greater carbohydrate use or increased hunger.

Fat burning vs fat loss - a crucial difference

This is where the main confusion sits: “burning more fat” during a session doesn’t necessarily translate into “losing more fat” over several weeks. The body is constantly trying to keep things in balance. If it uses more fat in one context, it will rely more on carbohydrates in another-or it will simply demand more food.

Ultimately, the only thing that matters for your physique is this: what does your calorie balance look like across the day and the week?

  • If the balance is negative (a deficit), body fat percentage goes down.
  • If it is positive (a surplus), it goes up-regardless of when you train.
  • If it is balanced, weight usually stays fairly stable.

So if you use fat as fuel while training fasted in the morning, but then eat too much at lunch and dinner, you still end up with no net progress despite “fat-burning training”.

Less performance, fewer calories: the hidden catch

For many people, exercising without any energy intake beforehand feels like trying to drive with the handbrake on. Legs feel heavy, heart rate shoots up sooner, and pace drops off. The body holds back because readily available energy is missing.

That reduces intensity-and with it the workout’s total calorie burn.

A simple example:

Even though the percentage of fat used is higher when fasted, the absolute number of fat calories burned can be greater in the better-fuelled session. And the overall calorie burn rises significantly.

If you train under-fuelled all the time, you give away intensity-and with it the very lever that burns the most calories.

The boomerang effect: cravings after fasted training

Another factor many people overlook: the body rarely lets “energy debt” slide. If you train hard on an empty stomach, you often feel a huge appetite later. On top of that, there’s a psychological effect: “I was so disciplined early on, I’ve earned this.”

The result:

  • a very large breakfast straight after training
  • more snacks as the morning goes on
  • bigger portions during the day because hunger increases

In many cases, this compensation wipes out those few extra fat calories entirely-often with interest on top.

Afterburn effect: intensity beats fasted training

After a demanding workout, metabolism stays elevated. In the hours that follow, the body uses more oxygen and continues to expend extra energy-the so-called “afterburn effect” (EPOC).

The more intense the training, the stronger and longer this afterburn runs.

This is where fasted training often runs into trouble: in a fasted state, most people cannot reach the intensity needed for a substantial afterburn effect. The outcome is that everything is staked on fat burning during the session itself-while missing out on the bigger calorie bonus afterwards.

Stress hormones, tiredness and muscle breakdown

Training fasted is a stressor for the body. Under stress, the body releases cortisol. In the short term, that can help mobilise energy. But if this hormone stays high on a regular basis, less favourable effects become more likely:

  • increased fat storage, especially around the abdomen
